As a benchmark can anybody tell me how many hours a week the top guys are on the water for? Also how much land traning do they do and what does it entail?
Also, any benchmarks like how fast can they row 2k or cycle 20k etc. would be a massive help.
I would focus on plyometric exercises to increase overall muscle strength and endurance. Riding a bike gives you strong quads, tight hamstrings, and a very weak upper body. I am a cyclist and I do not think it is beneficial to my Laser sailing in any meaningful way.

The benchmarks you are looking for a not really useful. First off "pro" Laser sailers aren't going to be producing numbers worth mentioning in other sports.
You need to make your own benchmarks. 20 km of cycling may seem long to you, but would be a jaunt for someone else.
Time and heart rate are more important measures. If you are serious buy a Polar watch that has a heart rate monitor. Run for 15 minutes at a quick pace to warm up. Then switch to interval training. 30-60 seconds sprinting followed by 2-3 minutes of running just below your threshold(lactic acid burn). Do these for 15 minutes and you will get fit fast.
One of the best exercises for dinghy sailors would be trail or beach running. It works the most muscles, burns the most calories, increases balance/coordination/reaction time. Running is also a great way to stretch your back. If you are properly running it strengthens your core and loosens your upper back.
The sailors who cycle may have bad knees or may just like cycling. Rowing is a great exercise. However if you are on the water you might as well be sailing. Surfing is another great sport for overall fitness.
